What is training volume?

Training volume is the total number of hard working sets you do for a muscle group over a given period, usually a week. It's one of the main levers that drives muscle growth: within a recoverable range, more direct weekly sets for a muscle generally means more stimulus for that muscle. Tracking it by muscle group, not just by exercise, reveals whether a program is balanced or quietly overloading a few muscles while neglecting others.

How do I calculate weekly training volume?

Add up the working sets you perform for each muscle group across every session in a week. If you repeat a workout more than once a week, multiply that workout's sets by how many times you do it. The tool above does this automatically once you enter your exercises, sets, and weekly frequency.

How many sets per muscle per week?

There is no universal target. Research supports weekly volume as an important hypertrophy variable, while newer evidence emphasizes diminishing returns as volume rises. Forma uses roughly 8 to 16 challenging sets per muscle as a practical monitoring zone, then interprets that signal alongside performance, recovery, muscle group, and training experience.

Do compound exercises count toward multiple muscles?

Yes. A bench press loads chest, front delts, and triceps at once. This free tool counts each exercise toward its primary muscle only so the calculation stays transparent. The Forma app uses a multi-muscle model that credits primary and supporting muscles rather than treating every indirect set as a full direct set.

Should indirect sets count?

Indirect volume matters, but it's usually worth less than direct, targeted volume for a given muscle. Most lifters get a clearer picture by tracking direct sets per muscle first, then treating indirect work from compounds as a bonus rather than counting it at full value.

Does more volume mean more muscle growth?

Only up to a point. Volume drives growth when it's recoverable. Past a certain amount per muscle per week, extra sets stop adding benefit and can start eating into recovery, sleep, and the quality of your other sessions. The goal is enough volume to drive progress without exceeding what you can actually recover from.

How should beginners use training volume?

Start conservatively, prioritize consistent technique and progressive performance, and add volume only when your progress and recovery support it. A weekly set count is a monitoring signal, not an automatic prescription.

Research and limitations

Forma's volume model is informed by resistance-training research showing that weekly set volume is associated with hypertrophy, but that benefits diminish as volume rises and individual response varies. See the systematic review of weekly set volume, the meta-regression on direct and indirect sets, and the ACSM overview of resistance-training evidence. This tool provides educational estimates, not medical advice or an individualized training prescription.

FAQ

Is this free?

Yes. The analyzer is free, with no signup or email required.

Does this save my data?

No. Everything runs in your browser. Nothing is saved unless you choose to track it in Forma.

What if my exercise isn't in the list?

Type it in and pick the closest muscle group manually. The calculation still works.

Does Forma track this automatically?

Yes. Forma logs your sets during training and calculates weekly muscle volume for you, alongside progression, recovery, and PRs.

Stop calculating this by hand.
